You can input your address for distribution here : https://tec.ark.io/dashboard . If you don't know how to generate your own ARK address you can follow our guide : https://blog.ark.io/how-to-generate-your-own-ark-address-and-passphrase-5e4e1257ca5e . Tomorrow ~ 19:00 UTC there will be a withdrawal button enabled once you click it it will be deposited at the ARK address you'll input.

Yes you can wait and input the ARK address generated by exchange.

Watch-Only means you can add any ARK address and see its history, transactions, balance, ... eg. you can add account from your friend for instance or from an exchange, ... - but that is watch-only you cannot spend from that account if you don't have passphrase for it.
